Mission 001 — Base check.

The four-rep baseline

Baseline: max-rep pull, push, squat, plank.

Run the four baselines back to back. Pull-ups to failure, push-ups to failure, body-weight squats to failure, plank to failure. Write all four numbers down before bed.

  • Warm up for five minutes — easy jumping jacks, plank shoulder taps, and bodyweight squats at half effort.
  • Set a timer. Pull-ups to failure, then rest ninety seconds, no longer.
  • Push-ups to failure. Same ninety-second rest.
  • Body-weight squats to failure. Ninety-second rest.

Nutrition slot

Two litres of water across the day. Protein at every meal. Cut the evening snacks to one.

Mental slot

Write the version of yourself you are trying to replace. One paragraph, dated, no edits.

That column — the four numbers you write on the back of the first page — is the receipt. Day 7 will ask for it.
